Sistematični izbor krepilnih vaj za telesno vadbo na otokih športa : magistrsko delo

Abstract
Namen magistrskega dela je bil pripraviti sistematičen in strokovno utemeljen izbor krepilnih telovadnih vaj za telesno vadbo na otokih športa, ki jih je v Mestni občini Ljubljana (v nadaljevanju MOL) že več kot 140 in so med občani za vadbo na prostem vse bolj priljubljeni. Metodološki pristop je temeljil na sistematičnem pregledu strokovne in znanstvene literature, analizi pogojev in sredstev za telesno vadbo na otokih športa na terenu, pripravi načrtnega in sistematičnega izbora telovadnih vaj po funkcionalnih gibalnih vzorcih v sklepih telesa ter validaciji telovadnih vaj v praksi. Pri načrtnem izboru telovadnih vaj z lastno telesno maso smo obravnavali telo kot gibalni sistem, ki funkcionira v treh delih telesa (zgornje okončine, trup, spodnje okončine) in treh ravninah (čelni, bočni in vodoravni). Vaje smo prilagodili različnim vadbenim sredstvom (klop, bradlja, drog) na otokih športa in glede na to sistematično stopnjevali njihovo težavnost in zahtevnost. Telesno maso smo pri vajah z izbiro različnega položaja telesa, višine opore ali oprijema koristili kot vadbeno breme naraščajoče težavnosti. Svetovna zdravstvena organizacija (WHO, 2020; 2022) za odrasle od 18 do 64 let priporoča vadbo za funkcionalno moč, ki vključuje večje mišične skupine, dvakrat tedensko. Pri starejših od 65 let pa poleg tega za ohranjanje funkcionalnosti in neodvisnosti pri vsakodnevnih opravilih priporoča še vadbo za ravnotežje. Vendar pa pri tem ne navaja tudi praktičnih priporočil za telesno vadbo. Zato smo poleg sistematične izbire krepilnih telovadnih vaj za vadbo na otokih športa na podlagi znanstvenih ugotovitev po funkcionalnih gibalnih vzorcih v sklepih telesa pripravili tudi priporočila za vadbo za mišično maso in največjo moč ter vzdržljivost v moči, prav tako pa tudi za vadbo za statično vzdržljivost v moči stabilizatorjev trupa in lopatic. Skladno z znanstvenimi ugotovitvami ima tovrstna vadba največje koristi za splošno in mišično-skeletno zdravje ter preprečevanje kroničnih bolečin v sklepih. Izbrane krepilne telovadne vaje so sistematično pripravljene tako, da so primerne za telesno vadbo za vse starostne skupine in posameznike, ne glede na njihovo telesno zmogljivost ter gibalno učinkovitost. Vse vaje so opisane in prikazane s fotografijami, zato lahko glede na svojo pripravljenost vsak izbere sebi primerno. Tako smo pripravili preprost, vendar nazoren in uporaben didaktični pripomoček za krepitev mišic z lastno telesno maso na otokih športa, za katerega si želimo, da bi ga čim več občanov MOL uporabljalo v praksi.

Title:SYSTEMATIC SELECTION OF STRENGTHENING EXERCISES FOR PHYSICAL ACTIVITY ON SPORTS ISLANDS
Abstract:
The aim of the master's thesis was to develop a systematic and evidence‑based selection of strengthening exercises for bodyweight training at outdoor fitness, of which there are more than 140 in the Municipality of Ljubljana, and which are increasingly popular among residents. The methodological approach was based on a systematic review of professional and scientific literature, an analysis of conditions and equipment for bodyweight training, the preparation of a planned and systematic selection of exercises according to functional movement patterns at the joints, and the practical validation of the selected exercises. In the planned selection of bodyweight exercises, the body was considered as a locomotor system operating in three body segments (upper limbs, trunk, lower limbs) and three planes (frontal, sagittal, transverse). Exercises were adapted to various pieces of equipment (bench, pull‑up bars, poles) available on the outdoor fitness facilities in Ljubljana and were systematically progressed in difficulty. Bodyweight was used as the training load by varying body position, support height or grip to achieve increasing levels of difficulty. The World Health Organization (WHO, 2020; 2022) recommends that adults aged 18–64 perform functional strength training twice weekly involving major muscle groups and additionally recommends balance training for those aged 65 and over to maintain functionality and independence in daily activities. However, WHO guidance does not provide practical, field‑oriented exercise. Therefore, in addition to the systematic selection of strengthening exercises for the outdoor fitness based on scientific evidence and functional joint movement patterns, we prepared practical recommendations for training aimed at muscle mass and maximal strength as well as muscular endurance. Recommendations were also developed for static strength endurance training of trunk and scapular stabilizers. According to the scientific evidence, such training yields substantial benefits for general and musculoskeletal health and helps prevent chronic joint pain. The selected strengthening exercises are systematically presented so they are suitable for people of all ages and fitness levels and can be chosen according to individual readiness. All exercises are described and illustrated with photos, resulting in a simple yet clear and practical didactic tool for bodyweight muscle strengthening on the outdoor fitness, which we hope will be widely used by residents of the Municipality of Ljubljana.
